Jayson Hopper's mobility routine for the back squat

A heavy back squat makes specific demands on your hips that passive flexibility alone cannot meet. You need active hip flexion depth while your lower back stays neutral under load. You need hip external rotation to keep your knees tracking correctly as you descend. And you need your glutes and posterior chain to be coordinated and ready to drive out of the bottom position with control. When any of those capacities is limited, your position breaks down under load, and the lift costs more than it should.

Jayson Hopper, 2025 CrossFit Games champion and holder of a 500 lb back squat, built this routine around those exact demands. Each exercise targets a specific physical requirement of the back squat so your body is ready to squat heavy and move well from the first rep.

Back squat activation mobility routine

This routine is built around what the back squat actually demands from your body: active hip depth with a neutral spine, hip external rotation for correct knee tracking, and glute and posterior chain coordination to drive powerfully out of the bottom position. Each exercise targets one or more of those requirements directly.

  • Active deep squat to develop active hip flexion range and the neuromuscular control required to hold a deep squat position under load.

  • 0 to 90 to build hip internal and external rotation range and the active control required to reach full squat depth with a loaded bar on the back.

  • Banded pigeon to address posterior hip and external rotator restriction that limits hip depth and pelvic control in the bottom of the squat.

  • Active frog to restore hip flexion and external rotation range in the positions that the bottom of the back squat demands.

  • Squat to stand to develop the combined posterior chain extensibility, hip depth, and thoracic extension required for a strong, upright back squat position.

  • Glute activation to prime the glutes for the force production required through hip extension in the drive out of the bottom position.

  • Bottom squat rotation to develop active hip depth and thoracic rotation simultaneously, building positional awareness and rotational control in the receiving position.

  • Air squat to rehearse the full back squat movement pattern under controlled conditions, reinforcing depth, knee tracking, and trunk position before adding load.

Together, these movements address the specific physical limitations that compromise back squat position and mechanics. By building both range and active control through the hips and posterior chain, they support a stronger bottom position and more consistent technique across working sets.

Exercise 1/8: active deep squat

Focus Details

Instructions • In squat position, upright torso, engaged abdominals.
• Tip of the knee touches the ground, using the foot as a pivot.
• Dynamic alternating movements between the right and left knee.

Exercise 2/8: 0 to 90

Focus Details
Timing Repeat for 1 min.
Stimulus Tension in the hips.
Instructions • Start with leg stretched out, backs of the knees resting on the ankle of the opposite leg.
• Raise your leg off the ground and bring it up to 90 degrees, bending of the knee.
• Place your foot on the ground, and straighten up the chest.

Exercise 3/8: banded pigeon

Focus Details
Timing Repeat for 1 min.
Stimulus A stretch in your butt on the side of the band.
Instructions • Start in the front lunge, with the band across the top of your hip.
• Place the top of your foot and knee on the floor.
• Reduce the flexion of your rear knee.

Instructions • Knees on the ground, spread as wide as possible.
• Shins parallel, elbows and forearms on the floor.

Stimulus Stretching at the back of your thighs and knees.
Instructions • Place your fingers under your toes.
• Position 1: place weight on your heels and keep your chest upright.

What the back squat actually demands from your body

The back squat is the foundational strength movement in CrossFit. At maximal load, it requires active hip depth, precise hip rotational control, and posterior chain coordination working together simultaneously. The bar position on the back tolerates more forward lean than a front squat, but it does not eliminate the mobility demands of the lift. Restrictions in the hip complex present directly as positional faults that reduce force transfer and increase the mechanical load on the lower back.

Physical demand Why it limits the back squat How it presents
Active hip depth with neutral spine To reach full depth in a back squat, the hip crease must drop below the top of the knee. When hip flexion range is insufficient, the pelvis posteriorly tilts at depth, pulling the lumbar spine into flexion and placing the lower back under compressive and shear load in a mechanically compromised position. Lumbar rounding at the bottom, butt wink increasing as load goes up, discomfort driving out of the hole at heavier percentages.
Hip external rotation and knee tracking The squat requires the knees to track in line with the feet throughout the descent and ascent. This demands sufficient hip external rotation range and the neuromuscular control to maintain it under load. When external rotation is restricted, the knees cave inward, reducing force transfer through the drive and increasing knee joint stress. Knee valgus in the descent or drive, feet turning out excessively to compensate for restricted external rotation, loss of positional control as weight increases.
Glute and posterior chain coordination The glutes must powerfully drive hip extension throughout the ascent. When the glutes are not primed and coordinated with the hamstrings and lower back, the lower back becomes the primary driver of the ascent, increasing lumbar load and reducing the mechanical efficiency of the lift. Excessive forward lean in the ascent, lower back fatigue disproportionate to leg fatigue, hips rising faster than the chest out of the bottom position.
Thoracic extension under load Maintaining an upright enough torso through the back squat requires sufficient thoracic extension to keep the bar centered over the mid-foot. Restricted thoracic mobility causes the upper back to round, shifting the bar forward and increasing the moment arm on the lower back. Forward trunk lean increasing with load, upper back rounding as fatigue accumulates, bar shifting forward off the shelf position.

These demands interact throughout every rep. A restriction in hip external rotation that causes knee valgus also reduces the mechanical advantage of the glutes, increasing lower back demand. Preparing all of these capacities together is more effective than addressing any single area in isolation.

FAQs

What does the back squat require from your mobility?
The back squat requires three primary physical capacities: active hip depth with a neutral spine to reach and hold the bottom position under load; hip external rotation to maintain proper knee tracking throughout the movement; and glute and posterior chain coordination to drive powerfully out of the bottom position. Should I do mobility work before or after heavy squatting?
Both, but with different purposes. Pre-session mobility prepares the hips and posterior chain for the specific demands of heavy back squat work, so your body can access the required positions from the first rep rather than working into them over early sets at lower percentages. Post-session mobility supports tissue homeostasis and restores range in structures that have been working under significant compressive load. Specifically for heavy squatting, pre-session preparation directly affects positional quality and the rate at which compensatory patterns develop as load increases.

How long does it take to improve active hip depth for the back squat?
Passive flexibility changes can begin within a few weeks of consistent practice, through mechanisms such as viscoelastic relaxation and adaptations in stretch tolerance. However, the quality that transfers into a heavy back squat is active hip depth under load, which requires the nervous system to produce and control movement at those ranges while the bar is pressing down. This adaptation takes longer to develop. For most athletes, meaningful improvements in squat depth and positional control under load are noticeable within 4 to 8 weeks of consistent, targeted work with continued development over months.

Can this routine help with other squatting movements in CrossFit?
Yes. The active hip depth, hip external rotation, and posterior chain coordination developed in this routine are foundational to all squatting patterns in CrossFit. Front squats, overhead squats, squat cleans, and wall balls all place overlapping demands on the same systems.
